Conditioning:

Tabata assault bike for max cals.

20 sec work, 10 sec rest.

8 rounds.

 

Stability Session:

30 sec "L" hold from rings/bar (scaled = knee up hold).

60 sec plank hold.

30 sec handstand hold (scaled = wall walk hold).

30 sec chin over bar/rings hold.

3 rounds or 10 min.

 

12 min mobility / lacrosse ball session.
